What are the best time intervals for both the full sprint portion and the light jog portion?

You can do 400m with 30 seconds break.

If you are running a track that is usually 1 time around the track.

12 times is a good starting point.

Most importantly, your intervals should not slow down. The first one should be the same pace as the last one.
